What a 90-Day Glute Transformation Actually Involves

A glute transformation is not a single magic exercise. It’s a focused, progressive plan that develops the muscles responsible for the shape and strength of your hips and seat — the gluteus maximus, gluteus medius and gluteus minimus. Over twelve weeks of online glute coaching, we combine hip-dominant lifts (think hip thrusts, Romanian deadlifts and glute bridges), targeted isolation work, resistance-band activation, and a nutrition approach that supports muscle growth rather than working against it.

Everything is personalised. Your plan is shaped around your current strength, the equipment you have (a full gym, a few dumbbells at home, or a set of bands), your schedule, and any niggles or injuries we need to train around. If you prefer training in your living room, our at-home coaching for women covers that. If you’d rather lift heavy in a gym, we’ll programme for that instead.

The Science Behind Building Bigger, Stronger Glutes

We coach from evidence, not gym folklore. A 2025 systematic review and meta-analysis published in Frontiers in Physiology pooled twelve controlled trials and over 400 participants and found that resistance training produces a moderate, statistically significant increase in gluteus maximus size, with a standardised mean difference of 0.71. Encouragingly for anyone worried they’re doing the “wrong” exercise, the same review concluded that both single-joint moves (such as cable kickbacks) and multi-joint lifts (such as squats and hip thrusts) can grow the glutes effectively, alone or combined.

That said, exercise selection still matters at the margins. A 2024 randomised trial in the International Journal of Strength and Conditioning found that adding the barbell hip thrust to a programme of leg press and stiff-leg deadlift increased glute thickness by roughly 9.3% over ten weeks, compared with about 6.0% without it. This is why the hip thrust sits near the centre of our programming — but it’s never the whole story.

The gluteus maximus is the largest and most powerful muscle in the gluteal region, and the three glute muscles do far more than fill out a pair of jeans. Here’s what each one is responsible for:

Glute-Building Nutrition: Fuelling the Growth

You can’t out-train a diet that doesn’t support muscle growth. Building glute tissue takes adequate protein and, usually, enough total energy to recover and grow. The widely cited 2018 meta-analysis by Morton and colleagues, drawing on 49 studies and 1,863 participants, found that protein intakes of roughly 1.6 grams per kilogram of bodyweight per day are sufficient to maximise resistance-training gains in muscle mass for most people, with little extra benefit beyond that.

The biggest advantage of online coaching is that it bends around your week instead of asking you to bend around a fixed appointment. Who This Programme Is For (and Who It Isn’t)

This programme suits women at almost any stage — complete beginners, returners getting back into training, and intermediate lifters who want a smarter plan for their glutes. If you’re brand new, our programme for female beginners is a gentle, supported starting point. If you’re recomposing after losing weight, pair it with our body recomposition coaching.

To be straight with you: it isn’t a quick fix. Visible glute growth takes consistent training across the full twelve weeks, decent recovery and reliable nutrition. If you can commit to two or three focused sessions a week and trust the process, you’ll see change. If you’re hoping for a transformation in a fortnight, no honest coach can promise that. Strong glutes are about far more than appearance. They stabilise your pelvis, support your lower back, and power nearly every lower-body movement — standing, climbing stairs, carrying shopping, lifting a child. How quickly will I see results from glute training?

Many clients notice firmer, more responsive glutes within the first month, with more visible shape change building from weeks five to twelve as load and volume increase. Consistency is the single biggest factor.

Do I need a gym, or can I do this at home?

Both work. We programme around whatever you have, whether that’s a fully equipped gym or a pair of dumbbells and resistance bands at home. The plan is built to fit your setup.

Will glute training make me bulky?

No. Building visible muscle is a slow, deliberate process. Glute-focused training typically gives a firmer, more shapely and athletic look rather than anything “bulky”.

What if I have a lower-back or knee issue?

Tell us at your assessment and, where appropriate, clear it with your GP first. We routinely adapt exercise selection around injuries and conditions so you can train safely.
